Sitting still sounds simple until you actually try to do it.

Most of us spend much of the day sitting, yet the way we sit can leave the ankles, hips, back, shoulders, and neck surprisingly stiff. When we finally become still for meditation, that discomfort can quickly become the loudest thing in the room.

This practice prepares the body for stillness.

These 6 simple movements gradually open the joints and muscles most involved in sitting comfortably. The sequence moves through the ankles, hips, lower back, ribcage, spine, shoulders, and neck, helping release some of the physical tension that can compete for our attention during meditation.

The movements themselves are simple. What matters just as much is how you move through them: your posture, your breathing, and where you place your awareness. As you practice, bring your attention to the part of the body being opened. Feel what changes rather than simply completing the movement.

Practicing these 6 simple exercises will give you much more flexibility and comfort to sit still for meditation and move about your daily life.

Series

Ankle Crank

The Goal: Release stiffness in the ankles.

‍The Move: Cross your right ankle over your left thigh. Hold your toes and slowly rotate your foot in a wide circle.

‍The Breath: Breathe in as the foot moves upward and breathe out as it moves downward.

‍The Reps: 10 circles in each direction, then switch legs.

Half Butterfly

The Goal: Gently introduce mobility to one hip at a time.

‍The Move: Bring your left foot high onto your right thigh. Use your left hand to gently move the knee up and down toward the floor.

‍The Breath: Take slow, full breaths in and out throughout the movement.

‍The Reps: 50 fluid movements on each side.

Squat and Rise

The Goal: Release tension through the hips, glutes, and lower back.

‍The Move: Lie on your back with your knees bent and feet flat. Cross one ankle over the opposite thigh and flex the foot. Reach both hands around the back of the supporting thigh and gently draw it toward your chest.

‍The Breath: Breathe slowly and deeply. With each exhale, allow the hip to soften into the stretch.

‍The Reps: Hold for 6 deep breaths, then switch sides and repeat.

Seated Side Stretch

The Goal: Open the sides of the body and ribcage to support deeper breathing.

‍The Move: Sit cross-legged. Place your right hand on the floor beside you and lift your left arm overhead. Lean gently toward the right while keeping both sitting bones grounded.

‍The Breath: Inhale as you lengthen upward. Exhale as you move into the side stretch. Continue breathing deeply into the open side of the ribcage.‍

The Reps: Hold for 6 breaths, then switch sides.

Seated Twist

The Goal: Release stiffness through the spine.‍

The Move: Sit cross-legged. Place your right hand on your left knee and your left hand behind you.

‍The Breath: Inhale to lengthen through the spine. Exhale as you gently turn. Continue using each inhale to grow taller and each exhale to settle into the twist.

‍The Reps: Hold for 5 deep breaths, then switch sides.

Neck Rolls

The Goal: Release tension held in the neck and shoulders.

‍The Move: Relax your shoulders and allow your head to fall gently forward. Slowly circle the head through a comfortable range of motion.

‍The Breath: Breathe in as the neck and head move upward and breathe out as they move downward.

‍The Reps: 6 slow circles in each direction.
